An urge rises, peaks, and falls. You do not have to obey it. You only have to delay it long enough for the wave to change.
Do This For The Next 10 Minutes
- Move away from the substance, person, app, place, or trigger if you can.
- Put both feet on the floor and take 5 slow breaths.
- Drink water or hold something cold.
- Text or call one safe person: “I’m having an urge. Can you stay with me for 10 minutes?”
- Set a timer for 10 minutes. You only have to get through this timer.
“This is an urge, not an order. I can feel it without following it. I only need to make it through the next 10 minutes.”
If You Just Relapsed
A relapse is information, not a life sentence. The goal now is safety, honesty, and the next right move.
Step 1: Reduce Harm
- Do not use more to “finish it off.” Stop where you are.
- Get around a safe person if possible.
- Do not drive or put yourself in unsafe situations.
- Eat something gentle, hydrate, and rest if it is safe to do so.
Step 2: Tell The Truth
Secrecy feeds the cycle. One honest message can interrupt the spiral.
Relapse Reflection Without Shame
- What happened right before the urge got strong?
- Was I hungry, angry, lonely, tired, overwhelmed, bored, or triggered?
- What did I need that I did not know how to ask for?
- What is one barrier I can add before the next urge?
- Who needs to know so I am not carrying this alone?

Use this when your mind is racing, your body feels activated, or you feel pulled toward old coping patterns.
5 Things You See
Name five things around you. Say them slowly. Let your eyes land on each one.
4 Things You Feel
Notice your clothes, the floor, your chair, your hands, or the air on your skin.
3 Things You Hear
Listen for three sounds. Close, far, quiet, loud. Let your brain return to the room.
2 Things You Smell
Find soap, lotion, fresh air, coffee, fabric, or anything nearby.
1 Thing You Can Do
Pick one safe action: sip water, step outside, text someone, shower, or sit down.
